How We Run It

Short and daily beats long and rare

Ninety seconds every day outperforms an hour once a month. Frequency is the whole mechanism.

Train calm under load

The drill only counts if your body is uncomfortable while you do it. That's the transfer.

Write it, don't ruminate it

Getting a thought onto paper turns a loop into an object you can act on.

Box Breathing 4×4

The baseline drill. Down-regulates a hot nervous system and gives you a switch you can hit on purpose.

  1. 01Sit tall or lie flat. Nose only, tongue on the roof of your mouth.
  2. 02Inhale 4 seconds. Hold 4. Exhale 4. Hold empty 4.
  3. 03Run five minutes. If four feels short, extend the exhale to 6.
  4. 04Use it pre-session for focus, post-session for recovery, mid-day for a reset.

The Three-Line Dump

A journaling drill with a hard stop, so it never becomes an excuse to spiral in writing.

  1. 01Line 1 — What's loud right now? One sentence, blunt.
  2. 02Line 2 — What part of it is actually in my control?
  3. 03Line 3 — What's the next physical action, and when today?
  4. 04Close the book. Ninety seconds, no editing, no re-reading.

60-90 sec · 3-5×/wk

Cold Exposure

Deliberate discomfort with a calm face on. The rep is the composure, not the cold.

  1. 01Finish your normal shower on full cold.
  2. 02First 15 seconds: long slow exhales, shoulders down, no bracing.
  3. 03Hold 60-90 seconds total. Stop if you're gasping — that's a failed rep, not a tough one.
  4. 04Step out and note how fast you settle. That recovery speed is the metric.
  5. 05Skip it entirely if you have heart or blood-pressure conditions.

On bad days only

Minimum Viable Day

The anti-zero protocol — what you do when motivation is gone and the streak is on the line.

  1. 01One: 10 minutes of movement. Any kind. Walking counts.
  2. 02Two: one real meal with protein.
  3. 03Three: the three-line dump.
  4. 04That's the whole day's requirement. Logging it keeps the streak and kills the all-or-nothing spiral.
